Three numbers on the treadmill panel, entered in the order you'd type them: incline 12, speed 3, time 30. No equipment, no intervals, no technique that takes months to learn. That's why it has outlived dozens of challenges that came after it.
What is the 12-3-30 workout?
The three numbers map directly onto the treadmill settings.
- 12 — incline, in percent. On most machines that's near the top of the range.
- 3 — speed in miles per hour, about 4.8 km/h. That's an ordinary walking pace, slightly brisker than a stroll.
- 30 — minutes, not counting warm-up or cool-down.
The format belongs to Lauren Giraldo, who posted it on YouTube in 2019 and again on TikTok in 2020, saying the routine helped her lose around 30 lb and keep it off. From there it spread on its own.
What's genuinely new here is the packaging, not the physiology. Walking against a grade is a decades-old way to raise intensity without raising speed. Giraldo attached three specific numbers to it, and that turned out to work better than any amount of "walk more" advice.
How many calories does 12-3-30 burn?
This is where most articles produce a round number from nowhere, so we ran it ourselves.
The American College of Sports Medicine publishes a metabolic equation for walking: oxygen uptake is the sum of a horizontal component, a vertical component (that's the incline) and resting metabolism. At 3 mph and a 12% grade that works out to 8.3 METs — the intensity of a light jog. The same speed with no incline is 3.3 METs.

Calculated for 30 minutes at 3 mph using the ACSM walking equation. Treat these as estimates: actual burn shifts with training status, body composition, and whether you hold the handrails.
Two things fall out of that table. The incline multiplies the burn by 2.5 — more than any supplement or "fat burner" will ever do for you. And even 6% nearly doubles it, which matters because 6% is achievable on day one.
Why does uphill walking spare your knees?
Running has a flight phase: both feet leave the ground, and the landing absorbs several times your body weight. Walking never does. One foot stays in contact throughout, so peak joint loading stays low no matter how steep the belt is.
That's the whole value of the format. Your heart rate climbs toward jogging territory while your joints work at walking loads. For anyone carrying extra weight, coming back from injury, or just living with cranky knees, that's the difference between training and not training.
There's a bonus effect too. The grade changes which muscles do the work: glutes, hamstrings and calves all take on noticeably more than they do on a flat belt.
12-3-30 or running: which should you pick?
Minute for minute, the energy cost of steep walking and easy running is close. What differs is what it costs your body, and whether you'll keep doing it.

The practical read: if you already run and enjoy it, 12-3-30 adds variety and nothing else. If running doesn't stick, hurts your knees, or intimidates you, incline walking gives you a similar cardiac stimulus at the price of a walk. Who should not start at 12%?
A 12% grade isn't "a slight hill". It's a climb steep enough that your calves start burning around minute ten and full sentences get difficult.
Start lower if:
- you haven't trained in six months or more;
- you're carrying significant extra weight — your joints are already loaded, add grade gradually;
- your lower back hurts: a steep grade makes it easy to pitch forward;
- you have high blood pressure or a heart condition — that's a doctor conversation before a treadmill one;
- you find yourself hanging off the handrails in the first few minutes.
About those handrails. Gripping them transfers part of your body weight to your arms and cuts the actual burn by a quarter to a third, while the session feels exactly as hard. Walk unsupported, or rest one finger on the rail for balance.
don't start at 12%. Pick the incline where you can speak in short phrases but couldn't sing, and hold it for the full 30 minutes. For most beginners that's 4–6%. Add one percentage point a week and leave the speed at 3 mph. In two months you'll be at 12 without having quit somewhere along the way, which is the entire point.
How often, and when will you see results?
Three or four sessions a week is the working range. Daily is fine too — walking doesn't demand the recovery that lifting does — though your calves will have opinions for the first couple of weeks.
Worth saying plainly: the session itself doesn't take weight off. 289 calories is roughly one sandwich. Weight is decided by your calorie deficit; 12-3-30 is a convenient way to hold that deficit without wrecking your knees or triggering the appetite spike that hard training can bring.

FAQ
Can I do 12-3-30 outdoors?
Yes, if you have a steady climb. The catch is that a sustained 12% grade is rare outside, and usually short. The treadmill's advantage is holding the same incline for a full half hour.
What if my treadmill only goes to 10%?
Plenty of home machines cap there. The gap between 10% and 12% is small — about 30 calories per session at 155 lb. Use the maximum you have and stop worrying about it.
Why do my calves burn so much?
Climbing loads the calf muscles in a way flat walking never does. It settles within two or three weeks. If the pain is in the Achilles tendon rather than the muscle belly, drop the incline.
Is this cardio or strength work?
Cardio. Your glutes and calves do more than usual, but bodyweight alone won't build muscle. That needs progressive overload with actual resistance.
Can I watch something while I do it?
You should — half the appeal of the format is that it's boring enough to pair with a screen. Just don't hold the handrails while you do.
