Glycemic Index: Does It Actually Matter?

The glycemic index gets printed on labels and built into entire diets. Here's what the number really tells you — and when you can safely ignore it.

Somewhere between diet books and food labels, the glycemic index became shorthand for "good carbs vs. bad carbs." But what is the glycemic index actually measuring — and does it deserve a spot in your grocery decisions? Spoiler: less than the diet books claim.

01. What is the glycemic index, really?

The GI was developed in the early 1980s as a tool for people managing diabetes. The protocol: volunteers eat a portion of food containing 50 grams of carbs, researchers track their blood glucose for two hours, then compare the curve to pure glucose, which scores 100.

The result is a ranking: lentils around 25–35, oatmeal 50–58, white bread 70–75 — the higher the number, the faster the carbs hit your bloodstream. The catch: foods are tested in isolation, on an empty stomach, in standardized portions. Your actual lunch meets none of those conditions.

02. Why GI numbers are shakier than they look

GI chart values are lab averages. In real life, the same food shifts with:

  • Ripeness. A greenish banana sits around 30–40; a spotty one climbs to 55–60.
  • Cooking. Al dente pasta digests slower than mushy pasta — a 10–15 point swing.
  • Chilling. Cooled rice and potatoes form resistant starch, softening the glucose response.
  • The rest of the plate. Protein, fat, and fiber all slow digestion. Rice with chicken and vegetables is not rice alone.
  • You. Person-to-person glucose responses to the same food can differ by dozens of points.

So debating whether a GI of 65 is "bad" misses the point — inside a real meal, the food won't behave like it did in the lab.

03. Glycemic load: the number that actually helps

The GI ignores what matters most: how many carbs you actually eat. Glycemic load (GL) fixes that: GI × grams of carbs per serving ÷ 100. Up to 10 is low, 11–19 medium, 20 and up high.

Watermelon is the classic example: on a GI chart it looks scarier than a candy bar, yet a normal serving barely registers.

04. Who should actually pay attention

Three groups get real value from GI and GL. People with type 2 diabetes or prediabetes — lower-GI choices make glucose easier to manage, though the overall plan belongs with a clinician. Endurance athletes — during long sessions and right after, fast carbs (30–60 grams per hour) are exactly what you want for restocking glycogen. And chronic snackers — lower-GI, higher-fiber foods keep you full longer, which makes appetite easier to manage.

If you're healthy, train a few times a week, and eat vegetables, tracking GI adds almost nothing.

05. How to use it without spreadsheets

A few habits replace the whole chart. Pair carbs with protein and vegetables — that flattens the glucose curve automatically. Choose the less-processed version: steel-cut oats over instant, whole fruit over juice. Hit your fiber target of roughly 25–38 grams a day. And save the fast carbs for the window around training, where they work in your favor.

If you want one rule of thumb, ignore the chart and look at processing. The closer a carb is to how it grew, the gentler the blood sugar response — no lookup table required.

Are high-GI foods always bad?

No. Watermelon, pumpkin, and cooked carrots all have high GIs, low glycemic loads, and plenty of nutrients. Context — portion, pairing, overall diet — decides.

Not by itself; a calorie deficit does. But low-GI foods are usually higher in fiber and more filling, which makes a deficit easier to sustain.

Should I avoid high-GI carbs around workouts?
