Carbs get blamed for weight gain more than any other nutrient — and usually unfairly. Here's how they really work, how many you need, and which to choose.

One year carbs are declared the main cause of weight gain; the next, they're the foundation of every athlete's diet. With that much noise, it's easy to get confused: eat the oatmeal or fear it? This is a calm, no-extremes breakdown: what carbs actually do in your body, how simple differs from complex, how many grams you personally need, and how to use carbs as workout fuel instead of a source of guilt.

01. What carbs are and why your body wants them

Carbohydrates are your main source of fast energy. Digestion breaks them down into glucose, which feeds your brain and muscles. Your body stores glucose as glycogen: roughly 300–500 g in muscle and another 80–100 g in the liver. Glycogen is what you burn through during strength training, running, and even demanding mental work.

The practical takeaway: if you train, carbs aren't optional — they're a working tool. People lose weight on low-carb diets because of a calorie deficit, not because of any "no-carb magic"; a deficit works however you create it. Meanwhile, training quality on very low carbs usually suffers: with glycogen depleted, heavy sets and hard intervals feel much worse.

02. Simple vs. complex: the real difference

The classic breakdown looks like this:

So the practical rule is simple: the closer a food is to its original form, the better it works for you.

03. How many carbs you need per day

General guidelines put carbs at roughly 45–65% of daily calories. In grams, it's easier to work from body weight:

  • Mostly sedentary day, fat-loss goal: 2–3 g per kg of body weight.
  • Regular training 3–4 times a week: 3–5 g per kg.
  • Lots of endurance work (running, cycling): 5–7 g per kg.
  • Added sugar: under 10% of calories, ideally around 5% (that's 25–50 g on a 2,000-kcal diet).
  • Fiber: 25–30 g per day.

don't cut carbs below 2–3 g per kg for long stretches if you train regularly. The first thing to suffer won't be your weight — it'll be your workouts: fewer reps, harder intervals, slower recovery.

04. Carbs around your workout: fuel mode

One to four hours before training, eat 1–2 g of carbs per kg of body weight from complex sources: oatmeal with a banana, rice with chicken, pasta. That tops off your glycogen tanks and delivers steady energy. Less than an hour to go? Keep it light — 20–40 g: a banana or toast with honey.

After training, the job is to restock glycogen and kick-start recovery: 0.5–1 g of carbs per kg plus 20–40 g of protein within a couple of hours. For sessions longer than 60–90 minutes (long runs, rides), it's worth taking in 30–60 g of fast carbs per hour during the work itself.

And carbs at night? A myth. Your body cares about the daily calorie balance, not the clock: a serving of rice at 8 p.m. doesn't turn into fat on a schedule.

05. When carbs actually become a problem

Trouble starts not with carbs but with their form and amount. Refined foods and sugary drinks are effortless to overeat: lots of calories, little satiety, almost no fiber. A 500 ml bottle of soda is about 50 g of sugar that fills you up exactly zero percent. Add a sedentary day, and the calorie surplus piles up quietly — then "carbs in general" take the blame.

The working strategy is different: build your base on complex sources, treat sweets as dessert rather than a default snack, and pair carbs with protein and fiber at every meal — satiety lasts longer and blood sugar stays steadier. If you have a diagnosed issue with glucose metabolism, build your eating plan together with a doctor.

Carbs are neither villain nor superfood — they're fuel you need to know how to use. Count from your weight and activity level, choose foods close to their original form, place carbs around your training — and they'll start working for your results instead of against them.
